A single large egg yolk weighs on the order of 17 g, so one yolk supplies somewhere around 0.19 mg — about one fiftieth of what a half-cup of cooked spinach contains on paper. Hold that comparison in mind, because the absorption section overturns most of what it seems to imply.

Why the published spinach and kale numbers contradict each other

Search "how much lutein in spinach" and you will find cooked spinach quoted at 20 mg per cup on one page and 26 mg on the next. Cooked kale is quoted at 10 mg per cup in one place and 44 mg in another. A four-fold spread on the most-cited food in the category is not a rounding difference, and no consumer page reconciles it. Three things are going on.

Different USDA releases. Carotenoid values have been revised as analytical methods improved and new samples were analysed. Older releases carried substantially higher figures for some leafy greens, kale most notably, and pages written a decade ago are still quoting them.

Different assumed cup weights. This one is invisible and it is the biggest single driver. USDA's own portion for cooked spinach is 180 g and for cooked kale is 118 g. Plenty of pages use 130 g for a cup of cooked kale instead. Raw versus cooked matters even more: raw spinach is more concentrated per 100 g, but a cup of raw leaves weighs a fraction of a cup of cooked, so a raw cup delivers far less.

The crop genuinely varies. Kale carotenoid content swings by cultivar, maturity, season, farming practice, storage and processing — a 2015 review in the Journal of Agricultural and Food Chemistry catalogued exactly these pre- and post-harvest effects. A database value is an average of a sample set, not a promise about the bunch in your fridge.

Treat any food figure as accurate to within a factor of about two, and do not run arithmetic on it as though it were a Supplement Facts panel.

Milligrams are not interchangeable: what the absorption trials found

Here is the finding that ought to be on every one of these food lists and is on none of them.

Chung, Rasmussen and Johnson ran a crossover study in ten healthy men, published in the Journal of Nutrition in 2004. After a two-week low-carotenoid run-in, each man took one of four lutein sources for nine days: a lutein supplement, a lutein ester supplement, spinach, or lutein-enriched egg. Every source delivered about 6 mg of lutein (5.5 mg equivalents for the ester arm). The serum lutein response was significantly higher after the egg than after the supplement, the ester supplement or the spinach. The other three did not differ from each other.

That cuts two ways. Egg yolk beat spinach at matched milligrams, which is why 0.19 mg from a yolk is not simply one fiftieth as useful as 10 mg from spinach. But spinach and a capsule performed the same — the popular claim that supplements absorb far better than vegetables did not survive this trial. What is different about egg yolk is the delivery vehicle: its lutein arrives dissolved in a fat-and-phospholipid matrix, while spinach lutein sits locked inside chloroplast membranes that digestion has to break open first.

The obvious caveat: ten men, nine days, one laboratory, measuring serum response rather than anything you can see. It is nevertheless the most direct head-to-head comparison anyone has run, and a great deal more than "studies show".

Why fat is not optional

Lutein and zeaxanthin are fat-soluble. They are packaged into mixed micelles in the gut and carried into the bloodstream on lipoproteins, and without dietary fat in the same meal that pathway barely runs. The same constraint applies to a capsule, which is why taking eye supplements with food changes how much of the dose you actually absorb.

The size of the effect is easy to underrate. Unlu and colleagues, also in the Journal of Nutrition, fed volunteers a salad with and without added avocado or avocado oil. Adding 150 g of avocado or 24 g of avocado oil raised the mean area under the curve for lutein absorption to 5.1 times the fat-free salad. Alpha-carotene and beta-carotene rose 7.2-fold and 15.3-fold respectively.

What this looks like at the table. Dress the salad — a tablespoon of olive oil is not a garnish, it is the transport mechanism. Put an egg on the greens rather than choosing between them. Sauté spinach in oil instead of boiling and draining it. And if you take a capsule, take it with a meal that contains some fat rather than with morning coffee. This is the reason nearly every lutein label says "take with food", and it is the one instruction on the bottle that measurably changes the outcome.

What a capsule buys you, and what it costs you

The honest trade is narrower than either side usually admits.

What a capsule buys: a fixed, declared number. A label that says 10 mg says 10 mg every day of the year. A cup of greens says something between roughly half and double the database figure, depending on the crop, the season and whether you drained the cooking water. If you are trying to hit a specific reference amount — the 10 mg lutein and 2 mg zeaxanthin used in AREDS2, for instance — a panel is the only way to know where you stand. It also removes the compliance problem: most people who intend to eat spinach daily do not.

What a capsule costs: everything else in the vegetable. How much do you actually need? Nobody has set a number

This is worth stating bluntly, because a great many pages imply otherwise. The Institute of Medicine reviewed carotenoids and concluded the evidence was insufficient to set a Dietary Reference Intake. There is no RDA for lutein or zeaxanthin, no Adequate Intake and no tolerable upper limit. Any page that tells you what you "need" is extrapolating.

What can be said factually: typical US adult intake from food runs around 1–2 mg a day. The "6 to 20 mg per day" range that circulates widely is not an official recommendation from any body — it describes the doses intervention studies have used, and it gets repeated with an authoritative-sounding attribution that does not survive checking. The one number with real provenance is the AREDS2 amount of 10 mg lutein plus 2 mg zeaxanthin, and that is a trial dose given to people with existing macular disease, not a dietary target.

What the food evidence does not show

Three limits worth keeping in view.

It does not show that any food improves eyesight. Everything above is compositional and absorption data: how much of a carotenoid a food contains and how much reaches your blood. Whether raising blood levels changes anything you can see is a different question with a far more mixed answer — we cover it in our review of the lutein and zeaxanthin evidence.

It does not show that more is better without limit. No upper limit exists because the question has not been settled, not because the answer is "unlimited". Very high carotenoid intake can turn skin yellowish, which is harmless and reversible but signals you are well past dietary norms.

It does not show that the database figure is what you got. Even a perfectly measured value describes a sample set, and what you absorb depends on the fat in the meal, the food matrix, the cooking and your own physiology. Treat the numbers as a ranking, not a ledger.

The current USDA figure for cooked kale is 4,980 micrograms per 100 g, or about 5.9 mg in the 118 g cup USDA specifies, which is far below the 10 mg and 44 mg per cup figures still in wide circulation.

Do you need to eat fat with lutein for it to absorb?

Yes, and the effect is large. Lutein is fat-soluble and needs dietary fat to be carried across the gut wall. In a controlled study published in the Journal of Nutrition in 2005, adding 24 g of avocado oil to a salad raised lutein absorption to 5.1 times the level measured after the same salad eaten without added fat. In practice that means olive oil on the greens, or an egg alongside them, and taking any capsule with a meal rather than on an empty stomach.

How much lutein should you get per day?

There is no official number. The Institute of Medicine never set a Dietary Reference Intake for lutein or zeaxanthin, so there is no RDA and no upper limit.
